Three shapes, one skeleton

Every day starts identically: wake, sunlight, fasted frog, fuel. What happens after depends on the weekday — and on the volunteering comment, checked at 7:00am so the day's shape is decided before the frog, never mid-afternoon.

Sleep & Light

Consistency beats duration hacks

  • Same wake, same bed, all seven days. A weekend two-hour drift is jet lag you gave yourself — Monday's 7:00 frog pays for it.
  • Morning sunlight within 30 minutes of waking is the single strongest lever on the whole schedule: it anchors the circadian clock, which is what makes 9:45 sleepiness arrive on its own.
  • Dim the last hour. Lights low from 9:00; the wind-down block doubles as the light taper.
  • At your age, ~8–10 hours is the real target. This schedule gives 9¼ — protect it like a work block, because it is one: sleep is when the day's SAT and Spanish actually consolidate.

Hydration & Caffeine

The fasted morning runs on water

  • Glass of water before anything else — it's staged the night before so it's a zero-decision act.
  • The water bottle attends every block. Refill at each break; mild dehydration reads as fog and fake fatigue, especially before the 9am meal.
  • If you use caffeine, cut it off by early afternoon. It lingers for hours, and the whole system rests on the 9:45 bedtime. Late caffeine is borrowing from tomorrow's frog.
  • Prefer it with the 9am meal rather than on an empty stomach — steadier, no jitters into SAT Block 2.

Fuel

Two meals do real work here

  • The 9am meal is protein-forward and planned the night before. It has to carry SAT Block 2, Spanish, and — on Mon–Wed — most of volunteering. Eggs, yogurt, meat or beans over plain carbs that spike and crash.
  • Dinner is recovery, not an afterthought. It refuels the workout and stocks tomorrow's fasted block. Protein + real carbs + something green.
  • On volunteering days, don't white-knuckle hunger. If 9am food won't reach dinner, eat something before 1:15. The rule of the house: data over dogma — the fast serves the work, never the reverse.
  • Kitchen closes at 6:45 — that single habit is what makes the morning fast automatic instead of a willpower test.

Movement

Built-in, not bolted on

  • Four workouts, alternating emphasis — strength Mon/Thu, conditioning Tue/Fri — so consecutive days never hit the same systems twice.
  • The 11:30 walk is cognition, not cardio. No inputs; it's where the morning's SAT work consolidates.
  • Stand at every break. Fifteen hours of sitting undoes an hour of training; the break playbook exists to prevent exactly that.
  • Wednesday's decompress walk is deliberate: a true rest day between the two workout pairs.

Productivity Mechanics

Why the system works when motivation doesn't

  • Frog first. The hardest block runs before the day can interfere — no inbox, no feeds, no negotiation.
  • Initiation rituals, not willpower. Every work block starts the same way every time; the start is a habit, so beginning costs nothing.
  • Phone distance is the whole trick. In another room until 9:00, parked again at 7:45pm. Out of reach beats out of mind.
  • Tomorrow's frog is named tonight. The wind-down's three lines mean 7:30am never opens with a decision.
  • Guard the 9→10 transition. It's the day's only soft joint — the keystone rule exists because that's where days quietly slide.

Recovery

Rest is load-bearing

  • 20-20-20 for your eyes: every 20 minutes of screen or page work, look at something 20+ feet away for 20+ seconds. The break playbook already schedules it.
  • The evening block is never productive. Book, walk, music, people — actual rest, not scrolling, which is neither rest nor pleasure.
  • People time counts as recovery. Dinner with family and time with friends aren't schedule leaks; they're what an 8-hour day is for.
  • Watch the trend, not the day. One flat afternoon means nothing. A week of dragging mornings or flat workouts is the system asking for an adjustment — that's what the Sunday review is for.
Data over dogma. Nothing here is extreme, and nothing here outranks how you actually feel. If the fasted block reliably drags, eat earlier. If workouts go flat for a week, adjust. The schedule is the experiment; you are the data — and a parent or doctor knows your health picture better than any routine does.
